Starting point is 00:00:00 Do you feel like it's getting harder and harder to focus? You sit down to get something done, but an hour later, you've got five tabs open, you've sent an email, you've scrolled on TikTok for 15 minutes, and you still haven't actually started the thing that you meant to do. It is not just you. The world is engineered for distraction. Billion dollar companies are profiting from hijacking your attention. And this isn't just getting in the way of your ability to cross things off of your to-do list. Focus is actually one of the hidden keys to building the life that you want.
Starting point is 00:00:31 Whether that's writing the book that you've dreamed up, finally picking up that guitar that's in the corner, or just enjoying a quiet Sunday with a book and no phone, focus is the force that powers it all. By the end of this episode, you will have the tools to rebuild your focus and the energy to use it on what truly matters. In today's episode of the Liz Moody podcast,
Starting point is 00:00:54 we are diving into the new science of focus, why distraction is not your fault, what is really stealing your concentration, and most importantly, the science-backed strategies to reclaim your attention and start building the life that feels like yours again. By the end of this episode, you will have the tools to rebuild your focus and the energy to use it on what truly matters. I am not going to go too deep on why we all feel like we can't focus anymore because I want to get into the solutions as quickly as possible. And if we are being honest, you probably already know the main culprit, our screens. But I do want to share a few stats that hopefully will make you feel less alone and like your problem focusing isn't just in
Starting point is 00:01:37 your head. And also, I want to uncover this sort of vicious cycle that's going on that I think a lot of us are not fully aware of. First up, it is not in your head. Our attention spans have gotten significantly shorter. One of the best studies on this came from former podcast guest and attention span researcher Dr. Gloria Mark, her team measured how long we could focus on a screen over the years. And in 2004, they found that people averaged 150 seconds on any screen before switching to another screen. By 2012, the amount of time people were able to focus before switching had declined by half to 75 seconds. Wait, it gets worse. By 2021, it was cut almost in half again to 47 seconds. When Dr. Mark talks about these findings, she points to our changing digital environments
Starting point is 00:02:28 as the root cause of this degradation of our attention spans. We are bombarded by notifications, emails, slack pings, endless tabs. And here is the crazy part. Even when those external interruptions aren't there, we have been conditioned to interrupt ourselves by all of this technology. We're going from one tab to another, we're writing an email and then we're opening up a PowerPoint and then we're heading over to Slack. We have grown to crave to need that dopamine hit from getting a new email or a new bit of news or a new Slack message. Our brains have literally adapted to a world of constant switching. It feels almost weird if you're not doing it. But all of that switching comes at an attention cost. And then here's where we get into some of the vicious cycle stuff. When we feel
Starting point is 00:03:18 pressured or overloaded. We actually start switching tasks faster because stress impairs our cognitive function. So we literally feel like our brains aren't up to the challenge of our current task, which makes us more stressed, which makes us switch tasks more and so on and so forth until we're just rocking in the corner with a zillion open tabs, but no closer to having actually completed anything. If you have ever wondered why you cannot seem to concentrate, even when you really want to, this might be the missing piece. Let's talk about one of the biggest thieves of focus. Stress. When you are stressed, your brain gets flooded with cortisol and other stress hormones. That overload hijacks your prefrontal cortex, the part responsible for working memory and attention
Starting point is 00:04:07 control. Translation, our ability to concentrate and hold onto information massively drops. And then the cycle begins. You can't focus. so you can't get your work done. That raises your stress levels. The added stress disrupts your sleep. Poor sleep makes it even harder to focus or regulate your impulses the next day. Without focus and self-control, you reach for the easiest dopamine hit that your brain can find. Social media. And then social media intensifies the problem. Each scroll gives your brain a tiny hit dopamine, the neurochemical that's tied to motivation. And the apps are designed to keep you hooked. Social media is literally designed based on slot machines.
Starting point is 00:04:51 Each post is a pull of the lever. Most of the time, nothing major happens, but every now and then something hits, which keeps you coming back for more. The unpredictability is what makes it addictive. And your dopamine-depleted brain, it keeps scrolling, hoping that the next post is the one that finally satisfies. Over time, this actually rewires our brains. Studies have shown that heavy social media users,
Starting point is 00:05:17 have reduced self-control and more difficulty focusing because their dopamine systems had become trained to crave newness and quick rewards. And other imaging studies have shown that frequent use can even change the structure and function of the brain's prefrontal cortex, the part that helps us sustain attention and resist distractions. Okay, so that's the lay of the land, but do not freak out because I've got a lot of solutions for you here. I just wanted to show this interconnected web of how everything impacts everything else because I find it helpful to understand, one, why I reach for my phone when I know I have other stuff to do. Two, why I can focus on my phone for hours, but I have a much harder time getting into a book. And three, this cycle of stress making us less able to focus and being
Starting point is 00:06:05 less able to focus making us more stressed. Because the research makes it abundantly clear that one of the best ways to increase our focus is to decrease our stress levels, and those aren't two things that I've ever thought of as being connected. But making this connection has led to one of my favorite focus hacks. Decreasing our stress levels can not only help with rebuilding our focus over time, it can increase our ability to focus in the moment. Meaning, if you are having a hard time focusing, you can do any activity that decreases your stress and you'll bring your prefrontal cortex back online. And it also works chronically. Continuous stress overtime literally reshapes the brain so that you're more likely to respond to situations with fear and anxiety and more stress. Meaning if you are regularly
Starting point is 00:06:58 stressed, that work email is going to be way more likely to stress you out. But it works the same way in reverse. Stress relieving activities reshape your brain in a way that when you get that same email, you're going to be more likely to assess the threat and treat it accordingly. I have been doing this podcast for over five years now with nearly 400 episodes under my belt and one theme comes up again and again. Stress relief isn't optional. It has to be a core part of our wellness practice. We need to treat stress relief the same way that we treat eating leafy greens or getting in our workouts because stress is impacting everything. It is increasing inflammation and cancer risk. It is linked to autoimmune conditions. It's damaging our relationships. It's wrecking our sleep.
Starting point is 00:07:46 It's accelerating aging. And I'm not just talking about how we look. I'm talking about how our cells actually function. And it's stealing our ability to enjoy the lives that we are working so hard to build. And yet, maybe not you, but I will speak for myself. I often treat stress like something that I'll deal with after everything else is handled. Like once I've optimized my schedule and crossed everything off my list, then I'll make time for stress relief. Like it's some sort of luxury. But the truth is working on stress is what gives us the time and energy to do everything
Starting point is 00:08:21 else. It needs to move up on the priority list. Way up. I have a whole podcast about all of the stress relieving hacks that I've tried over the years and the ones that actually worked. I can link it for you in the show notes. but since I know that you are busy, I know that you're stressed, I'm going to give you a two-part prescription. I promise if you do both of these things, you will experience a noticeable decrease in
Starting point is 00:08:45 your stress levels pretty quickly. Okay, number one, when you feel stressed, when you feel that tight chest or that racing heart, put your hand on your belly and breathe through your nose into your belly. Do that three times. There's a ton of science behind the power of breathwork, and this is literally the easiest way to do it. You're basically tricking your body and your brain into thinking that you're safe. Do it right now. Just breathe in through your nose all the way so that you feel your belly expand under your hand. It feels silly because it is so small, but it makes a palpable, palpable difference. This is also one of my favorite tricks to get those acute stress-relieving focused benefits. If I feel like my brain is all over the place, I'm opening a ton of different tabs,
Starting point is 00:09:28 I'm opening Slack and then forgetting why I opened it, I stop and I take a few deep breaths right into my belly. And as my acute stress goes away, I find myself way more able to focus. And number two, read before bed instead of being on your phone or watching TV, a paperbook, a Kindle, just not an LED screen. Reading is essentially a form of meditation that's been found to decrease stress level. So you're decreasing your stress and rewiring your brain that way and then having decreased stress unless blue light is going to make you sleep better, which is going to have a hugely positive impact on your overall stress levels. So just try those two things. I promise they make a huge difference. Okay, so reducing stress is going to hugely help our ability to focus
Starting point is 00:10:14 both in the moment and then generally. That is my number one hack, but don't worry, I have loads of other ones, all backed by science, all that I've found personally helpful. Look, I'm never going to make everything that I wear organic. But your sheets, your pillows, your comforter are literally touching your skin for eight hours every single night. That is a third of your life right there with one simple swap. Starting point is 00:16:27 There's really interesting research that shows that when you have too many priorities, your brain literally treats all of those priorities as competing goals. By design, our brain focuses more on unfinished tasks than finished tasks. When we have a never-ending list of unfinished tasks, a little bit of our attention gets stuck to each of those tasks, which makes it harder to focus on or move forward on any of them. It's called goal competition, and it's literally our brains sabotaging themselves. The best antidote that I have found to this is what I call the rule of three. Each morning, identify three needle movers for your day. And really zoom out and ask, what tasks will really make a difference if you accomplish them today? That is one of the reasons why I like
Starting point is 00:17:12 this exercise when I interviewed Cal Newport, who is the author of Deep Work, he talked about how most of us spend a lot of time being busy, but not productive. We spend our lives sending emails back and forth, but never actually moving the ball forward on the things that really matter. This exercise forces you to think about what really matters for each day, whether it's in your personal life or in your work life. Maybe if your house is clean, today will feel like a win. Maybe finishing that one work project will make today feel like a win. You can have a brain dump of other stuff that you want to accomplish, but you cannot move them up to the three until the three are done.
Starting point is 00:17:53 And if you're like no way, my boss wants me to do a zillion things at once, my guess is that your boss really wants things to get accomplished. They want the ball moved forward. And doing this method will help you regain your focus, zero in on your needle movers, and actually get way more done. The next hack for focus that I have found hugely effective is something called body doubling. There's a ton of research that shows that when we work with other people, we're more likely to get things done. And honestly, there's a lot of pros and cons to how much more all of us work from home these days, but that is definitely a con. It is far easier to get distracted and
Starting point is 00:18:31 procrastinate at home. Body doubling is literally just working with another person so you can do this online, like getting on a Zoom call at the same time and just saying, okay, we're going to heads down work for the next hour, or you can meet up with somebody in person. When I had Kendra Adachi, who is the author of The Lazy Genius on the podcast, she talked about her standing weekly work date with one of her fellow author friends. They get together at a cafe, and they're not allowed to interrupt each other. If one of them has something to say, they slide a salt shaker toward the other one, and the idea is that when you're not in a flow, you can acknowledge the shaker, and then you can interact with
Starting point is 00:19:06 the other person. We talk about Dr. Katie Milkman all the time on this podcast, and she has this concept of commitment devices or things we use to make us do things that we do not want to do. And people are an excellent commitment device. I especially love to use this tactic to increase my focus and really move the needle on my dreams on the projects that aren't for work, but for me living my most satisfying, fulfilled life. So I do a once a week writing date for my novel and having that commitment device of another person calendared who I do not want to disappoint, who I sit across from and work with the entire time. That has helped me get so much done. It can be a really useful way to move the
Starting point is 00:19:49 priority level up on the things that really fuel our soul. The next hack is when you are feeling unfocused, ask yourself, what do I really need right now? We live in a world that is designed to help us alleviate discomfort. A lot of the times we will be sitting in that feeling of stress or boredom or uncertainty or anxiety and we'll pick up our phones as a break and distract ourselves because it's easier than dealing with the discomfort underneath. And the antidote to this is to treat ourselves like the little kids that we all are inside. Ask yourself, what do I really need right now?
Starting point is 00:20:27 Maybe it's social connection and you can call it. a friend. Maybe it's some movement like doing a little dance or going for a walk. Maybe it's to lie down with your eyes closed. And maybe it's just allowing that thing that you are trying not to feel wash over you and realizing that you're resilient enough to handle it. That pushing it away is making it stronger and letting it come actually takes away its power. But giving yourself that little moment to ask, what do I really need? And then doing everything in your power. And then doing everything in your power. to give yourself that thing can make it so much easier to come back to whatever you're doing with a far greater ability to focus.
Starting point is 00:21:08 And one of the things that you might really need is just time to be unproductive. This is one of my favorite hacks, scheduling deliberate unproductive time. There's this woman I've seen on TikTok recently who shares something that she calls compassionate productivity, which is basically working with yourself instead of berating your unique mind and your unique body for not doing every little thing that you want them to do. And one example that she says is, if you always feel sluggish at 2 p.m. and like you can't get good work done, schedule an hour break at 2 p.m. and actually enjoy it. Let your body restore. And a lot of her work point out how much energy we spend pushing back on what is versus acknowledging what is and letting us get some enjoyment, some restoration there.
Starting point is 00:21:57 Just saying, I'm going to take a nap or I'm going to read for an hour and I'm not going to call myself a lazy piece of shit the whole time that I do it. I'm going to relax and I'm going to enjoy it. It shouldn't feel revolutionary, but in today's world, it really is. You can do this at points during the week or you can also do this with a day of your week. A lot of religions and cultures have one explicit day of rest a week where the goal is really to not produce. I would highly recommend taking a one day break from your productive self, from the self that is. shudding all over you. This means no work, no emails, but also no self-talk about what productive rest should look like. This is something that I'm so, so guilty of. We need to rest in a way that feels good to us in the moment. Not what society tells us rest looks like, not the best rest possible. If we rest in a way that truly feels good, we will be shocked at how much it restores our focus. Along those lines, we do need to create more little pockets to just let our minds wander. We feel every single moment with TikToks and music and even like when we're in the shower,
Starting point is 00:23:07 when we're on walks. And I do think a lot of this has to do with our aversion to discomfort, which we talked about earlier. But letting our minds drift and wander is how we come up with creative solutions and we process our emotions. It activates neural pathways that aren't available to us otherwise. And it feels uncomfy at first because, we've trained ourselves into this world of constant tasks switching, into this world where boredom feels like a form of torture. But I promise it gets easier. And then after that, it gets so rewarding. Try little baby steps at first. Shower without playing music and just let your thoughts wander. Go for a walk without your cell phone. Drive without music or a podcast, that's one of my favorite
Starting point is 00:23:49 baby steps because you actually have a lot to focus on with the road and the other cars and not crashing and dying. so it feels less excruciating than just sitting there and doing nothing. But you're going to have such good ideas in that time. And you're going to rebuild your brain's ability to focus so you'll actually be able to execute on those ideas. The last teeny-tiny-tide focus hack that's made a huge difference for me is to move your phone usage to later in the day. I am not saying, don't scroll, don't worry.
Starting point is 00:24:16 I'm saying that the later you can scroll, the better you will be able to focus all day long. Using our phones in the morning elevates the level of dopamine our brain expects to receive in order to feel pleasure or satisfaction, which makes us far more likely to seek out that easy, hard-hitting dopamine of scrolling all day long. You're basically training your brain to expect newness and fast dopamine right out the gate right when you wake up. So it's going to try to give you that by having you switch tasks all day long. It's going to make you want to reach for your phone more. So just push it later. the later in the day that you can push your scroll, the more focus that you're going to feel
Starting point is 00:24:53 all day long. I want to be so clear on this. We are all in this together. The system is increasingly stacked against us, and that sucks, and it's 100% not your fault. And there are real possible ways that we can fight back and regain our focus and our ability to intentionally create the life that we want. So quick recap for you, reduce stress first because stress is the number one thief of focus. My two action steps there were to breathe into your belly when you feel overwhelmed, and then to read before bed instead of scrolling, just do those two things and you will see a huge difference. But treat mitigating stress like the real and necessary health habit that it needs to be. You can also pick your three true priorities each day so that your brain isn't pulled in a
Starting point is 00:25:37 dozen different directions. You can try body doubling, aka using other people as a commitment device, especially for those dream projects that you have been putting off. You can lean into discomfort for a second and ask yourself what you really need and actually give yourself that thing. You can build in deliberate, compassionate, unproductive time and you can let your mind wander without TV or TikTok in the background. And finally, just try pushing your scrolling later in the day so you don't prime your brain for distraction first thing. Here's the thing. A lot of this is going to feel really, really hard at first. But I had this monk on the podcast and he said something that has stuck with me ever since our conversation. We get good at what we practice. And most of us,
Starting point is 00:26:21 we have been practicing distraction all day, every day for years. It is no wonder that we are exceptional at being distracted. But every moment that you practice focus is a step in the other direction. Practicing focus is going to be hard, but it's the only way to actually get good at it. Dr. Mark's research confirms this. She calls focus a trainable muscle and found that people who deliberately build their focus, do build their attention span. So pick just a few of these things and give them a shot for just a few weeks. Give your focus muscle time to grow back. God knows that we gave our distraction muscle a long time to get strong.
